Hello! You need to start doing warm up exs for minimum 15-20mins and regular stretching if you are a runner.

*Heat therapy over the affected area for 10-15mins would help you to ease pain as it has been a month already. In case of swelling over the lateral aspect of knee avoid heat therapy and apply ice for 10mins.
*Knee Static exs and Straight leg raise with one knee bent.
*ITband stretching.
*Ice roller or the foam roller would help you to get rid of the tightness and would lessen the pain.
