Hello! You need to start doing warm up exs for minimum 15-20mins and regular stretching if you are a runner.
Next Steps
Physiotherapy treatment: *Heat therapy over the affected area for 10-15mins would help you to ease pain as it has been a month already. In case of swelling over the lateral aspect of knee avoid heat therapy and apply ice for 10mins. *Knee Static exs and Straight leg raise with one knee bent. *ITband stretching. *Ice roller or the foam roller would help you to get rid of the tightness and would lessen the pain.
Health Tips
See an Orthopedic doctor and avoid running if you feel some abnormality with your knee(Genu valgum/varus also termed as knocked knee/bow knee) as it might aggrevate the pain.
