your knee pains are due to tiredness of your thigh muscles and thereby influencing the knee and leading to patella malalignment and pain. any exercise will tire the already tired muscles. stop all exercises, avoid sitting on heights from where you have difficulty in getting up and take some rest. get x-ray skyline view done and read about patellofemoral pain. the instability is due to the patella or kne cap giving way momentarily and not due to meniscus.
